Cross Country 2022-2023 is here!

XC 2022:   Please Sign up today to receive more information. As I have said many times, Cross Country is a summer sport that competes in the fall. We are  planning for the 2022 XC season with that thought in mind.

Our first official practice for McLean XC will be August 1st . A three day team Day camp has been planned  for the first week of practice. All cross country athletes are expected to participate. The camp will run from August 4-6. All of our varsity athletes and those aspiring to run varsity should make attending a priority. Please sign up fpr the McLean/South Lakes XC Camp  by July 13th, 2022. Payment is due August 1st before our first practice.

August Schedule/Tryout and Camp Information

Please make sure you have submitted all paperwork to the McLean Activities Office prior to the first day of practice. Coaches cannot collect any paperwork or allow you to participate if the Activities Office has not cleared you for participation.

Physicals and Registration (this is separate from the XC team signup which was also required)- All of the information parents should need is located in the following link.  Additionally, if you registered last year you need to register again this year. https://mcleanactivities.org/main/otherad/contentID/30271135. Please get this done no later than July 25th!!!

Practice/tryouts will take place on Monday August 1. Please arrive between 7:00am -7:15am to check in and submit your check for our Cross Country Camp. The XC Day camp will run from Thursday August 4 to Saturday August 7. The cost is $70 per athlete. Checks should be made out to McLean HS with Cross Country in the memo line. Please advise if this  creates a financial burden and we will assist in covering the cost for you.  All athletes are expected to participate. Please send an email no later than July 12 if you are not available . Failure to participate in the first week of practice, including the tryout, without advance notification will result in an automatic dismissal from the team.
 

Team Fundraising:  This year we will  have two fundraisers to support the McLean running program. Each athlete is required to participate in some capacity. The first is our Jog-A-Thon  and Family Fun Night, Saturday August 20 from 6:30pm-9:30pm on the McLean Track. Join us for food, fun, games, and prizes. We are asking each athlete to raise $100 to help cover the cost of the team banquet, snacks, invitational meets, travel, equipment and other essentials. 100% of the funds that are raised go directly to the McLean running program.  Talk with relatives and neighbors and ask for pledges and encourage community participation!  These pledges can either come as a ‘flat contribution’ that is collected immediately or as a ‘$ per lap’ which is collected after the Jog-A-Thon. Please review our Jog-A-Thon Information Sheet  you can find a copy of the Pledge Sheet here.

You will also be receiving a meet and practice schedule (tentative) for the upcoming season. However, a few important dates for parents are:

TRYOUT & Competition Details:

Cross Country (XC) is a “summer sport” that competes in the fall. The season officially begins August 1st and continues through mid-November. Races are run through fields, woods, gravel and dirt trails and are typically 3 miles or 5 kilometers. In each race, team members start together and aim to run the course in the shortest time possible. Team scores are based on the finishing places of the top 5 team members. The lowest score wins. Varsity meets usually involve between 10-50 schools and are held on Saturday mornings. JV races involve 3-4 schools and are held mid-week after school. Our goals are to win the District Championship, help everyone to develop their strength and stamina and to achieve personal time and place goals.

Team Squads: The Varsity squad consists of the top 7 runners(Varsity boys are expected to run 3 miles in under 17 minutes; Varsity girls under 19:30). JV boys under 27 minutes; JV girls under 30 minutes. The development squad will consist of those not yet ready to race 3 miles in the afore mentioned times. Placement on squads will be based on practice & time trials in August. Boys’ and girls’ squads race separately though they frequently train together. All squads are open to McLean HS students in grades 9-12 who have parental and doctors permission to participate. Students must have passed 5 classes last year and currently taking 5 classes this coming year.

Summer Training:  Everyone who plans to participate in XC this fall should have already  started their summer conditioning program. It is impossible to have a successful season if you wait until the first day of practice to run. Not only will your level of conditioning be poor but also you are likely to get injured. Try to run 5-6 days per week, alternating between long runs, medium runs and shorter tempo runs. Start running at a comfortable pace for 20-40 minutes depending on your running fitness and experience.

·New runners should start at 10-20 minutes (2-3 miles) per day and aim to reach 60-100 minutes  per week of running (2-3 miles a day) with the goal of  reaching 150 minutes per week (~15 miles a week ) by July 30.

·1 year experience , start at 25-45 minutes per day (3-6 miles) with one longer run per week (~ 25-30 miles per week depending on pace).

·2+ years’ experience, start at 35-50 minutes per day (~4-8 miles) with one loner run 60-70 minutes depending on your previous running minutes increasing 5-10% a week (~ 30-38 miles per week depending on pace and number of training days).

·Elite/Varsity Runners, 40-60 minutes per day (5-9 miles) with one longer run 70-90 minutes (~9-13 mile long run for 40-52 miles per week).

*miles are only meant as a gage but runs should be based on minutes.

 Group Runs: Try to run with others as much as possible. We hold Green Days at Lewinsville Park Monday, Wednesday, and Thursday 7:30am-9:00am ( WE WILL NOT MEET July 4-10 or JULY 25-30). An independent, informal summer running group also meets at Lewinsville Park on most Tuesday and Thursday 6:30pm. Everyone is welcome to attend that running group regardless of school, age, or running ability.

Running Logs: Everyone is requested to track their running mileage over the summer  using STRAVA (starting 6/1) and adding "Coach Jemison" as a friend/follower. We will have gift cards, running shoes, and other prizes  worth several hundred dollars for those most committed over the summer.  This will help coaches with placing you in the appropriate training group and assigning you appropriate workouts. This is also a requirement for making our 500 mile club. 

Practices: Practice will begin on August 1st at 7:30am --Please arrive at Lewinsville Park at 7:00am to check in, pay for camp,  and make sure all paperwork is in order. We will practice from 7:30- 9:30.  Practice times will change to 3:15-5:30pm beginning August 15 (subject to change dependent on weather conditions). We usually meet at school and run to local parks for hill training, speed intervals, form drills and games, such as ultimate Frisbee, capture the flag or other activities. 

Team Communication:During the season, a Sunday message is emailed to the team with information for the coming week. Athletes are responsible for being aware of and completing any requested information noted in the Sunday email message. Daily communication about last minute practice changes due to weather or other unforeseen changes will be communicated via REMIND. It is important that all athletes and parents use this app.  A link will be sent to athletes later this summer.

REQUIRED SUPPLIES:  A running watch and LARGE water bottle should be brought to every practice since we run based on time and run places with no water. The running watch should have a chronometer function which allows you to time the length of your runs. Simple models are available at Wal-Mart and Target for approximately $10 and more elaborate models run $20-40.

XC Practices 2022

    • Practice will be Monday-Saturday.
    • Practice is not mandatory to be a member of the team, however, dedication and level of effort will  be instrumental in determining your selection to compete in meets (JV or Varsity Invitationals).
    • Practice is 7:30am-9:30  Monday-Saturday until school starts unless otherwise noted or communicated via email. 
    • An email to xcmclean@gmail.com with cc to a parent or guardian is required for all missed practices. Failure to provide this email may result in removal from the team.
    • Consistent participation in practice and other team activities is required to receive acknowledgement at the end of year ceremony.
    • The Virginia High School League has a 20 practice minimum before any student can compete in a meet.
  • Participation in team fundraisers is mandatory and parent or guardian assistance is needed for us to be successful.
  • If you have a D in any class, you may practice, but not compete, until you improve your grades.

  • If you have an F in any class, you may not participate until you improve your grades.

  • You may not participate in a meet if you are absent from school on the day of a meet.

Summer Training

We made great strides this past season with many of our runners improving their personal best by 10-20%. One of our girls team was State runner up at the Class 6 State Championships with an individual 2nd place. We anticipate a return of 7 of our top 7 girls returning. One of our Boys won the Liberty District Championship and was 3rd at the State Championship. We have 5 have or our top 7 boys returning this fall. We can make even bigger gains in 2022. In fact, with hard work and dedication this summer we can be as good as any team in the area this fall. We just need to prepare like other teams prepare. That preparation must start now. You can’t wait until August to run and expect to be successful. Now is the time.

Please find time to make running a part of your daily plan. Simply taking 30 minutes to an hour each day to run can make a massive difference come this August. It will be especially beneficial in helping to prevent injury. 

Please run together as often as possible preferably with 2-3 partners of similar skill and interest daily and maintain social distances as necessary and stay away from busy trails at peak hours. Most importantly, be consistent and run daily as best you can, and when possible get together and participate in fun runs and charity 5k or 10k races. There is an abundance of virtual races both free or for charity of your choice in which to participate.

The below article by Roy Stevenson will hopefully provide some insight and guidance as you enter the summer and hopefully prepare for cross country.
 

Summer Cross Country Running:
Why Summer Mileage is Important

If you want to run your absolute best in the upcoming cross country running season, laying down a conditioning base by doing lots of summer mileage is essential. Without it you will not run anywhere near your full potential in your fall cross country races and your chances of injury are greatly increased.

Your racing peak is greatly determined by the depth of the fitness foundation you develop over the summer. Having superior aerobic fitness enables you to maintain your race pace over the cross country course, and still have enough left to finish fast. Running a solid summer mileage has dozens of physiological benefits including developing your maximal oxygen uptake (your ability to take in and process oxygen), improving your cardiac output efficiency (your heart’s ability to deliver and adequate blood supply to your running muscles), and greatly enhancing your muscle’s ability to process oxygen and store and utilize glycogen for fuel.

Contrast these great benefits doing summer cross country running with turning up at your first fall cross country practice out of shape. You’ll spend the entire season just regaining your aerobic fitness, so your performances will not even be close to what you could have done if you did your conditioning over the summer and arrived at your first workout ready for the faster training that your coach is giving you.

And here lies another of the major benefits of doing a good fitness base over summer. You’ll be ready for the higher intensity workouts like tempo running, track interval sessions, and fartlek workouts that your coach will be throwing you into almost immediately. The better your aerobic fitness, the less your body will have to tap into the anaerobic energy systems. This means you will not be fatigued as easy because your muscles are able to hang on to their glycogen fuel for longer, and you’ll be able to deal with lactic acid accumulation much better if you are in excellent aerobic shape.

Another reason why summer mileage is important is because all of that long running strengthens your muscles, tendons and connective tissue. Conversely, if you haven’t put in some good summer mileage, you’ll have a high probability of getting injured as you try to keep up with your fitter team members; eventually the stress on your muscles and tendons catches up with you, and you’ll strain a muscle, or get tendonitis, which effectively puts you out for the rest of the season.

The starting point for successful cross country running is to do lots of steady paced distance running from June through to August. Most of your summer running should be continuous aerobic running at a pace fast enough for you to improve your fitness (not slow jogging), but not so fast that you overtrain. One guideline that coaches use is that you should be able to talk while running.

Another more scientific method commonly used these days is by using a heart rate monitor to make sure that you stay within your ideal training zone. For most of your long running you should keep your heart rate at 65% to 75% of your maximal heart rate. How do you establish your maximal heart rate? Easy. Go to the track, warm up, and run a mile as fast as you can. Note your heart rate immediately after you finish.

Do as much of your summer cross country running on softer surfaces like grass, dirt roads or trails, and beaches. You should be running between 25 to 70 minutes every day, depending on your age and whether you have been running for a year or two previously. Include one long run every week to keep improving your base and run different distances every day to give your legs a break on the shorter days.

The following schedule will give you some idea of how to do this. Beginning runners should stick to the low end of these workouts, and more experienced runners can go to the high end.

Monday: Short recovery jog (20-30 minutes)
Tuesday: Easy paced run (30-50 minutes)
Wednesday: Medium distance run (40-80 minutes)
Thursday: Easy paced run (30-50 minutes)
Friday: Steady paced run (40-60 minutes)
Saturday: Faster run over hilly course (30-60 minutes)
Sunday: Long run (45-90 minutes)



When possible try to run with other teammates of your ability. And because you’re going to be racing cross country, you should get used to running hills hard during your summer training sessions. This will give you a big advantage over your teammates and competitors in your races because hill running develops endurance, cardiovascular fitness and helps strengthen your gluteus for cross country surface.

Beginning Wednesday, November 4th, FCPS activities and athletic programs will transition to a new online student registration system.  This new system offers a host of benefits for schools and community members including:

  • One stop shop for registering your student for athletic programs and many common activities occurring throughout the school year
  • Electronic submission of the emergency care card and weight room waiver- only have to fill these out once!
  • A new home for the state-mandated concussion education program

 

Each family will create an account and from this account, can register their student(s) for various activity and athletic opportunities.  While registering does not guarantee a spot on the team, this information will help to ensure your student is ready to go on the first day of tryouts.  Students can be registered for one or more activities throughout the year and families can sign in as needed to update information.

 

Please note the following:

  • You will still need to submit a valid VHSL Pre-participation Exam Form (physical) directly to the school prior to your student’s participation; all other requirements will be completed through this registration process.
  • Families who have already submitted their concussion education verification form will be asked to verify completion again as part of the registration process.  We do apologize for any inconvenience- please bear with us as we make this change

Yellow Days Cancelled 12/7 and 12/9 2020

We will NOT have Yellow Day conditioning 12/7 or 12/9 2020 to allow our athletic trainers space to assist those sports starting 12/7/2020. Please continue to train on your own. The track will remain open to the community during this time.
